The Silent Epidemic: Muscle Loss After 50
Adults lose 3–8% of muscle mass per decade after age 30, with the rate accelerating significantly after 50. This process — called sarcopenia — leads to weakness, poor balance, slower metabolism, and increased risk of falls and fractures. In India, sarcopenia affects an estimated 20–25% of adults over 60, yet it receives far less attention than conditions like diabetes or heart disease.
The good news: sarcopenia is largely preventable and even partially reversible with two interventions — resistance exercise and adequate protein intake.
Why Protein Needs Increase With Age
Younger muscles are highly sensitive to protein — even a small dose triggers robust muscle protein synthesis. Older muscles develop what researchers call anabolic resistance: they respond less efficiently to protein. To get the same muscle-building stimulus, older adults need more protein per meal, not less.
The current RDA of 0.8g per kg of bodyweight was established for young adults. Leading geriatric nutrition researchers now recommend 1.2–1.6g per kg of bodyweight for adults over 60 — 50–100% more than the standard RDA.
The Indian Senior's Protein Gap
Traditional Indian diets for seniors tend to be softer, blander, and lower in protein — khichdi, porridge, plain dal. Well-intentioned but often protein-deficient. A 70kg senior on this diet might be getting 40–50g of protein per day when they need 84–112g.
Easy High-Protein Foods for Seniors
Soft and easy to eat: paneer, curd, moong dal, eggs (scrambled or boiled), tofu, and hung curd. These are gentle on digestion, widely available, and protein-dense.
Protein powder: A high-quality plant protein supplement is one of the easiest ways for seniors to close the gap without eating more food. One scoop in warm water, milk, or a thin lassi adds 20–25g of protein effortlessly. Look for plant-based options that are easy to digest — yeast protein and pea protein are both well-tolerated by older guts compared to whey, which can cause lactose-related discomfort.
Protein and Bone Health
Contrary to old beliefs that high protein leached calcium from bones, current research shows the opposite: adequate protein intake is associated with greater bone mineral density in older adults. Protein and calcium work together to maintain bone strength. Indian seniors who are already at high risk of osteoporosis — particularly women post-menopause — benefit doubly from higher protein intake.
How to Start
The simplest intervention: add one high-protein food or supplement to each meal. Breakfast (curd or a protein shake), lunch (extra dal or paneer), and dinner (eggs or legumes). Spread protein across three meals rather than eating most of it at one sitting, since older muscles absorb and use protein most effectively in 20–30g doses per meal.
